Most fitness influencers online seem to fuel up with protein shakes. Even though they might do the job, protein shakes are not a great option if you care about your health or longevity. So what about those of us that try to follow a healthy Mediterranean-style diet while still wanting to optimize nutrition before or after a workout?
This article will guide you through the best foods to enjoy before and after workouts. It will also explain why certain nutrients matter for those particular workouts and give you meal ideas that support your fitness, energy levels, and recovery naturally.
Why the Mediterranean Diet Supports Fitness Goals

The Mediterranean diet is one of the most studied eating patterns in the world. It provides all the nutrients required for a workout without any need for supplements. It is:
- Anti-inflammatory thanks to olive oil, nuts, and leafy greens
- Rich in complex carbs that are ideal for sustaining energy levels for longer
- High in plant-based and fish protein for recovery and muscle repair
- Rich in macronutrients from fruits, vegetables, legumes, and herbs
Mediterranean diet is perfect for fueling your workout without powders, processed bars, or supplements. This has been proven by a study run by St. Louis University that has shown that after a short-term adoption of the Mediterranean diet, athletes improved their 5K run results by 6%. (1)
So what do we need to know to adopt this diet to fuel our workouts? Ideally, focus mainly on carbs pre-workout with a bit of protein and antioxidant nutrition after the workout. Let’s have a look at how exactly we can achieve it.
Pre-workout Nutrition. Fuel to Perform

If you are planning to strength train, carbs and a bit of protein helps you prevent muscle breakdown. If your aim is cardio or fat burn, your pre workout routine depends on how well your perform when fasted if exercising in the morning. Some people prefer doing cardio fasted, others might need a light snack like a bite of banana or a few raisins or a couple dates. A little snack can go a long way if you need to sustain energy during the workout.
Many people find a small coffee before workout beneficial as it increases adrenaline and alertness which improves reaction time. It also helps with fat burning as caffeine activates fatty acids, especially when exercising on a fasted state.
The goal of pre-workout nutrition is to top up your energy stores to sustain strength and stamina. Eat ideally one to two hours prior to workout or have a snack 30 min prior. Your body needs carbohydrates for energy, a small amount of fat or protein which slows down digestion and so sustains energy longer for endurance sports. Don’t forget to keep hydrated (but don’t overdo it so you don’t spend your workout in the bathroom) as you will lose liquid during workout.
What to eat and why?

Banana with a handful of nuts. Banana provides quick carbs and potassium as an electrolyte which reliefs muscle cramps. Nuts contain protein and omega 3s for sustained energy. Pairing banana with nuts helps stabilize blood sugar levels.
Oats with a white yoghurt, raisins. This yummy snack fuels you using slower carbs from oats, faster carbs and iron from raisins which makes you less fatigued when working out and protein from yoghurt that keep you going for longer.
A white yoghurt with honey. Honey quickly increases glycogen levels and yoghurt provides probiotic support and protein. Just like in a previous case of banana and nuts, pairing honey with yoghurt slows down the absorption of sugar from honey and gives more steady energy.
Whole Grain Bread with tomato, olive oil, and a sprinkle of salt. A popular snack in Spain called Pan con Tomate is also a perfect fuel prior to a workout. It provides complex carbs for more sustained energy. Healthy fats from olive oil reduce inflammation that occurs during exercise and support cellular health. Tomatoes not only help with hydration, but the antioxidants present in tomatoes aid with inflammation. Additionally, a hint of salt helps with electrolyte replenishment. Hydrate with water with lemon with a bit of salt as an electrolyte. Add a bit of honey if you need that extra energy boost.
Post-workout nutrition: Fuel for recovery
Nutrition after workout is ideal for both cardio and strength training as it aids muscle repair, reduces inflammation and restores energy levels. Ideally it follows approx. 30 min to one hour after workout. Your body needs protein to repair and rebuild muscle fibers and carbohydrates to replenish used-up glycogen stores. Also you need healthy fats which help absorb fat-soluble vitamins and reduce inflammation and antioxidants reduce free radical damage and promote recovery.

What to eat and why?
Grilled or steamed fish with quinoa and roasted veggies (spinach, broccoli, peppers, carrots). This makes an excellent post workout meal as it delivers complete protein from fish and omega 3 fatty acids which aid muscle recovery. Quinoa contains complete plant protein and complex carbs. Veggies provide you with, vitamin and antioxidants which aid with cell repair and potassium which helps with cramps.
Bean stew or salad with olive oil and lemon. It contains a high-fiber plant protein and complex carb combo. Additionally, it is anti-inflammatory due to the presence of olive oil. Lemon provides with vitamin C, which not only aids the absorption of iron from the beans but also supports our immune system. If beans are combined with rice, they provide the full protein profile.
Eggs with whole grain bread and avocado. This is another perfect post-workout meal. It contains a complete protein and leucine from eggs, which help with muscle repair. It also provides healthy monounsaturated fats and potassium from avocado, along with fiber and slow-release carbs from bread that aid muscle repair and recovery.
White yoghurt with fruit and seeds. If you don’t have that much time and still want to enjoy a nutritious post workout meal, try this. It contains a good quality protein which aids with muscle repair and helps gut health. It also offers fast carbs that replenish glycogen storage and offers vitamin C, potassium and antioxidants that support immune function and reduce exercise induced oxidative stress.
Hydrate similarly to prior to workout. Squeeze lemon in water and add a bit of salt and honey in order to replenish energy and electrolytes.
