Why Hip Strength Matters
Your hips are at the center of almost every movement you make. Whether you’re walking, climbing stairs, squatting down to pick something up, or powering through a workout, your hips working hard behind the scenes. Why is hip strength important?
Strong hips:
- Support posture and alignment → keeping your spine upright and stable.
- Protect your lower back → weak hips often shift the workload to your back, leading to stiffness or pain.
- Improve balance and stability → essential for everyday movements and preventing falls.
- Boost athletic performance → from running faster to lifting heavier, powerful hips are key.
- Help prevent injuries → strong hips reduce stress on knees, ankles, and lower back.
Unfortunately, many of us have underactive hip muscles from too much sitting. This can cause tight hip flexors, weak glutes, and imbalances that affect how we move. That’s why training the hips directly is so important.
Why Fire Hydrants?

At first glance, fire hydrants look funny. You get on all fours and lift one leg out to the side. But don’t let the simplicity fool you. This move activates the gluteus medius (the side glute muscle), which stabilizes your hips. Stronger hips mean better squats, more powerful runs, and less strain on your knees and lower back.
In addition, fire hydrants also work your core and improve your balance. So while the move is small, the benefits are big.
How To Do A Fire Hydrant (Step By Step)
- Start on all fours with your hands under shoulders and knees under hips.
- Brace your core so your lower back stays neutral.
- Lift one leg out to the side, keeping the knee bent at 90 degrees.
- Raise until your thigh is parallel to the floor (or as high as your mobility allows).
- Lower slowly back down with control.
Tip: Don’t lean to the opposite side or arch your back. Keep your weight even and let your glutes do the work.
Fire Hydrant Variations for All Fitness Levels
Because fitness isn’t one-size-fits-all, you can tweak fire hydrants to match your level.
- Beginner-friendly: Start with bodyweight only. Place a pillow or yoga mat under your knees for comfort, and keep the movement small.
- Intermediate: Add pauses at the top or include pulses for extra burn. Use a light resistance band when you feel ready.
- Advanced: Use heavier resistance bands or ankle weights. You can also try a straight-leg fire hydrant, extending the leg fully while lifting.
- Extra challenge: Add a plank variation—get into a forearm plank and lift your leg out to the side like a hydrant. This lights up your core and glutes at the same time.
Why Donkey Kicks

Donkey kicks are a classic move for targeting the gluteus maximus, the biggest muscle in your glutes. Strong glutes don’t just look good; they support your hips, spine, and athletic performance. Let’s break it down.
- Strengthens the glutes → Many people have “sleepy glutes” from long hours of sitting. Donkey kicks wake them up and build strength in hip extension.
- Protects your lower back → Strong glutes take pressure off the lumbar spine, reducing the risk of lower back pain.
- Improves sports performance → Running, jumping, climbing stairs, and even walking more efficiently all rely on powerful hip extension.
- Enhances stability → A strong gluteus maximus helps control pelvic alignment, keeping your hips balanced during movement.
How To Do A Donkey Kick (Step By Step)
- Begin on all fours with hands under shoulders and knees under hips. Engage your core to keep your back flat.
- Bend one knee at 90 degrees, then lift it upward while pressing your heel toward the ceiling.
- Don’t arch your lower back—movement should come from the hip, not the spine.
- Bring your knee back to the starting position slowly, without letting it touch the ground fully.
- Exhale as you lift, inhale as you lower.
Donkey Kicks Variations
Whether you’re a beginner or advanced, there’s a donkey kick variation for you.
Easier Modifications
- Small Range of Motion → Lift your leg only a few inches until you build strength.
- Tabletop Holds → Instead of reps, hold your leg lifted for 10–20 seconds to build endurance.
- Wall-Assisted → Place your hands against a wall at an angle instead of being on all fours.
Harder Progressions
- Resistance Band Donkey Kicks → Place a loop band around your thighs or ankles for extra tension.
- Weighted Donkey Kicks → Place a light dumbbell behind your knee and squeeze to hold it in place.
- Pulse Kicks → Add small pulses at the top of the movement to keep the glutes under tension.
- Straight-Leg Kicks → Extend your leg fully instead of bending the knee for more hamstring activation.

Fire Hydrants + Donkey Kicks = Complete Hip Strength
On their own, each exercise is effective. Together, they’re even better. Fire hydrants target the side glutes, while donkey kicks activate the back glutes. This combination ensures you’re strengthening your hips in multiple directions, front-to-back and side-to-side.
This balance is important because your hips aren’t just built for one type of movement. They rotate, extend, abduct, and stabilize. Training them with a variety of angles makes your lower body stronger, more stable, and more resistant to injury.
